Lewis Machine and Tool 10.5 and/or 14.5 inch uppers with LaRue 7.0, Aimpoint, and Troy back up rear sight.  I would suggest buying from Wes Grant www.mstn.biz or Denny www.globaltactical.com

For spares I like to have a few firing pins, a bunch of gas rings, some firing pin retaining pins, a bunch of new hammer and trigger springs, and a spare bolt.  Go with Colt or LMT bolt groups.  I would also suggest a set of the new KNS non-rotating hammer/trigger pins.  I shoot suppressed alot, and find myself swapping out gas rings pretty frequently (whether this is necessary is open for debate).

TonyK makes the analogy between changing the oil on your car and changing the hammer/trigger spings on your M16.  I believe this is good advice.  Keep track of how many rounds you have down range and change out the hammer trigger springs every 5k-7k rounds. I would change out the springs that are currently in your lower at the time of installing the KNS pins; unless you have a NIB gun, you just cannot be sure how many rounds have been fired.  Best to start with new springs.

If you want to swap out the stock for an M4 collapsible, I would go with Colt, LMT, VLTOR, or Magpul.  LMT's receiver extensions have fairly thin anodizing.  If you want a receiver extension to match your lower (gray), you could buy one from one of the above companies and send it to Victor at www.usanodizing.com.  He did two for me and they came out great.
